How to Perform

Lie supine on a flat bench with feet planted on the floor, holding a dumbbell in each hand at chest level with wrists stacked over elbows. Press both dumbbells upward until the elbows are extended (without locking out forcefully), then lower under control until the upper arms reach roughly bench level or a comfortable stretch across the chest. Keep the shoulder blades gently set back and down against the bench throughout.

Recommended Dosing

General strengthening: 2-4 sets of 8-12 repetitions, 2-3 sessions per week on nonconsecutive days, at a load allowing 1-3 reps in reserve (consistent with ACSM resistance-training guidance). For maximal strength emphasis: 3-5 sets of 4-6 repetitions at higher loads with 2-3 minutes rest.

EMG Activation Data

The bench press is among the most-studied resistance exercises. Surface EMG work consistently shows highest activation in the pectoralis major and anterior deltoid, with the triceps brachii as the main synergist. Comparative studies of dumbbell versus barbell bench pressing generally report similar or slightly higher pectoralis major activity with dumbbells, lower triceps activity (a narrower, freer pressing path reduces elbow-extension demand), and greater demand on glenohumeral and scapular stabilizers because each arm must control its load independently, which also typically limits absolute load to below barbell equivalents. Incline positioning shifts emphasis toward the clavicular pectoralis and anterior deltoid.
