Barbell Bench Press

How to Perform
Lie supine on a flat bench with eyes under the bar, feet flat on the floor, and shoulder blades retracted and depressed into the bench. Unrack the bar with a grip slightly wider than shoulder width, lower it under control to the mid-chest, then press it back up until the elbows are extended, keeping the wrists stacked over the elbows and a slight backward bar path toward the rack.

Evidence-Based Dosing & EMG Data
Strength: 3-5 sets of 3-6 reps at approximately 80-90% 1RM, 2-3 sessions per week with at least 48 hours between sessions. Hypertrophy: 3-4 sets of 6-12 reps at 65-80% 1RM taken near (but not necessarily to) failure. These ranges follow general resistance-training guidelines (e.g., ACSM position stands) applied to the bench press.
The bench press is one of the most studied resistance exercises. Surface EMG work consistently shows high activation of the pectoralis major (both heads), anterior deltoid, and triceps brachii, with pectoralis major generally the dominant contributor on a flat bench. Incline variations shift relative activation toward the clavicular pec fibers and anterior deltoid, while decline and flat benches favor the sternocostal fibers. Narrower grips increase triceps activation and wider grips modestly increase pec activation but raise anterior shoulder stress. The sticking region occurs shortly after the chest, where mechanical leverage is poorest. Rotator cuff and scapular muscles show meaningful co-contraction for glenohumeral stability, which is why a retracted, depressed scapular set is standard coaching.
