How to Perform

Hang from a bar with a supinated (palms-facing-you) grip about shoulder-width apart, arms fully extended. Initiate by drawing the shoulder blades down and back, then pull the elbows toward the ribs until the chin clears the bar, keeping the ribcage down and legs quiet. Lower under control back to a full hang with elbows straight.

Recommended Dosing

General resistance-training guidelines (not chin-up-specific trials): 2-4 sets, 2-3 sessions/week; for strength work near max effort with full recovery, for hypertrophy 6-12 quality reps or assisted variations taken close to fatigue. Progress via assistance reduction, added load, or tempo.

EMG Activation Data

Surface EMG studies comparing supinated chin-ups to pronated pull-ups consistently show very high latissimus dorsi activation in both variants, with the chin-up producing greater biceps brachii and pectoralis major activity, while the pronated pull-up tends to show somewhat greater lower trapezius activity. Infraspinatus and erector spinae are also substantially active. Peak lat activity occurs through the mid-range of the pull; the dead-hang position loads the lat at long muscle length under full bodyweight distraction. These are small-sample EMG comparisons in healthy adults, so between-variant differences should be treated as tendencies rather than fixed ratios.

Band-Assisted Chin-Up

Loop a resistance band over the bar and place a knee or foot in it to offload bodyweight while keeping the full movement pattern; reduce band thickness as strength improves.

Eccentric-Only Chin-Up

Jump or step to the top position (chin over bar) and lower as slowly as possible (3-5 seconds) to full elbow extension; the inverted row is another useful horizontal-pull precursor.

Harder Variations ↑

Weighted Chin-Up

Add external load with a dip belt or a dumbbell between the feet/knees once 8-10 strict bodyweight reps are achieved, progressing load gradually.

Tempo/Pause Chin-Up

Add a 2-3 second pause with chin over the bar and a controlled 3-5 second lowering phase to increase time under tension and end-range control; L-sit chin-ups add a trunk-flexion demand.
