How to Perform

Hang from an overhead bar with a pronated (palms-away) grip slightly wider than shoulder width, arms fully extended. Initiate by depressing and downwardly rotating the shoulder blades, then pull the body upward by driving the elbows down and back until the chin clears the bar, keeping the trunk braced and legs quiet. Lower under control to a full hang before the next repetition.

Recommended Dosing

General resistance-training guidelines apply: 2-4 sets of 4-8 reps (weighted) or sets of quality body-weight reps stopping 1-2 reps short of failure, 2-3 sessions per week with at least 48 hours between sessions. No pull-up-specific dosing trials exist; this follows consensus strength-training recommendations.

EMG Activation Data

Surface EMG studies of the pull-up consistently show the latissimus dorsi as the most highly activated muscle, with substantial contributions from the biceps brachii and brachialis (elbow flexion) and from the lower trapezius and infraspinatus during the scapular depression and pulling phases. Grip orientation shifts emphasis: the pronated pull-up biases the latissimus dorsi and lower trapezius relative to the supinated chin-up, which shows higher biceps brachii and pectoralis major activity. Trunk musculature (rectus abdominis, obliques) works isometrically to control the hanging body. These findings come from small-sample EMG comparisons of pull-up variants in trained adults; exact percentages of MVIC vary across studies and electrode placements, so they should be read as relative rankings rather than precise values.

Loop a resistance band over the bar and place one knee or foot in it; the band offloads body weight most at the bottom, where the movement is hardest, while preserving the full range of motion.

Eccentric-Only Pull-Up (Negatives)

Jump or step to the top position with chin over the bar, then lower to a full hang over 3-5 seconds. Builds strength through the full range before the concentric phase is achievable.

Add external load with a dip belt or weighted vest once 8-10 strict body-weight reps are achieved; progress load gradually in the 4-8 rep range.
