How to Perform

Stand holding a barbell or dumbbells in front of the thighs with a soft (slightly bent, fixed) knee angle. Hinge at the hips by pushing them backward while keeping the spine neutral and the load close to the legs, lowering until you feel a firm hamstring stretch (typically mid-shin to just below the knee), then drive the hips forward to return to standing. The knee angle stays nearly constant throughout — the movement occurs at the hip, not the knee.

Evidence-Based Dosing & EMG Data

Recommended Dosing

Strength/hypertrophy: 3-4 sets of 6-10 reps at a controlled tempo, 1-2 sessions per week. For hamstring injury-risk reduction, eccentric-biased hinge work at long muscle lengths is commonly programmed 1-2x/week alongside (not replacing) high-eccentric exercises such as the Nordic hamstring curl.

EMG Activation Data

Comparative surface-EMG studies of hamstring exercises consistently show the Romanian deadlift produces high activation of the biceps femoris long head and semitendinosus, in the same tier as the good morning and glute-ham raise, with hamstring activity typically greatest during the eccentric-to-concentric transition near peak hip flexion. Relative to knee-flexion-dominant exercises (leg curl, Nordic curl), the RDL biases hip-extension-based hamstring loading and tends to emphasize the biceps femoris long head somewhat more than the semitendinosus. Erector spinae activity is substantial but predominantly isometric when a neutral spine is maintained. Gluteus maximus activation rises toward lockout as the hip approaches full extension.

Perform the hinge with a light kettlebell, lowering only to a box or bench that shortens the range of motion, reducing the flexibility and control demand.
