Bear Crawl

How to Perform
Start in quadruped with hands under shoulders, toes tucked, and knees lifted about 2-5 cm off the floor. Crawl forward by moving the opposite hand and foot together in small steps while keeping the spine neutral, hips level with the shoulders, and knees hovering low. Move slowly and with control, then reverse or continue for the prescribed distance or time.

Evidence-Based Dosing & EMG Data
Direct EMG studies of the bear crawl itself are sparse; activation estimates are extrapolated from related quadruped and crawling-pattern research. Quadruped exercises with contralateral limb movement (e.g., bird-dog) show moderate activation of the multifidus, erector spinae, and abdominal obliques, and the bear crawl's reduced base of support and continuous limb exchange are expected to raise the anti-rotation demand on the obliques and transversus abdominis. Weight-bearing on the hands in a protracted, closed-chain position is a recognized stimulus for the serratus anterior, similar to push-up-plus variants. The hovering-knee position imposes a sustained isometric demand on the quadriceps and hip flexors that most plank-family exercises do not.

Bear Hold
Hold the static bear position (knees hovering 2-5 cm) for 10-20 seconds without crawling, building the trunk endurance and wrist tolerance needed before adding limb movement.
Bear Position Shoulder Taps / Marching
From the bear hold, lift one hand to tap the opposite shoulder or lift one foot slightly, alternating sides without traveling — trains the anti-rotation demand with a smaller base-of-support challenge.

Crawl backward and laterally, not just forward; backward crawling increases the shoulder and quadriceps demand and the coordination challenge.
Loaded Bear Crawl (Plate Drag or Sled)
Crawl while dragging a weight plate under the torso or towing a light sled, or with a light load balanced on the back to enforce a level pelvis, adding resistance to the same pattern.
