How to Perform

On the floor (a mat or carpet cushions the knees), start in quadruped with hands under shoulders and knees under hips. Reach the opposite arm forward and leg back to torso height, then slowly draw that elbow and knee together beneath your body before re-extending. Requires no equipment beyond your bodyweight and the floor.

EMG Activation Data

The static bird dog shows moderate multifidus and erector spinae activation (commonly ~20-40% MVIC in EMG studies) at relatively low lumbar compressive load; the elbow-knee flexion phase adds rectus abdominis and oblique activation not seen in the static hold. Bird Dog Hold (no tuck)

Extend the opposite arm and leg to torso height and hold a stable neutral spine for 5-10 seconds, omitting the elbow-knee crunch. Builds the stabilization base before adding dynamic movement.

Single-limb reach

Extend only one leg (or only one arm) at a time while the other three points stay on the floor, then add the elbow-knee tuck. The wider base lowers the balance and anti-rotation demand.

Add a 2-3 second hold at both full extension and full elbow-to-knee contact, increasing time under tension and control at each end of the range.
